How to use the running training pace calculator
- Choose a recent race. A flat, accurately measured 5K or 10K run at full effort is a useful input for many runners. A solo time trial is acceptable if the distance and effort were reliable.
- Enter elapsed time. Use official elapsed time rather than watch moving time. Pauses can make a result look faster than the effort actually was.
- Calculate. Read each pace together with its purpose, rep duration, and RPE cue. Do not treat one boundary second as physiologically special.
- Optionally add a goal check. This compares the goal with your current race-equivalent estimate but keeps training paces tied to demonstrated fitness.
- Adjust on the day. Heat, wind, hills, altitude, fatigue, and poor footing change the cost of a pace. Preserve the intended effort instead of forcing a number.
The most important rule: Do not race your easy days. Research reviews generally find successful endurance programs devote most volume to low intensity and a smaller share to threshold or high intensity. A faster easy-run number is not a prize.

Easy and recovery pace
The easy range is intentionally broad. Start near the slower end after a race, during a high-volume week, on rolling terrain, or when conversation is not effortless. The faster end can suit a fresh aerobic day, but it should not turn every run into moderate work. Long-run pace
A long run is defined by its role in the week, not by a mandatory speed. Begin comfortably and use the calculator range only while the run remains controlled. Threshold or tempo pace
This calculator defines threshold pace operationally as approximately the speed the race model predicts for a one-hour effort, with a small range around it. That is a useful field estimate, not a blood-lactate measurement. A 20-minute continuous tempo might sit in the range; longer total work is often easier to execute as cruise intervals, such as 3 × 10 minutes with short jogging recoveries.
Interval pace
Interval pace is derived from the model’s velocity at the estimated performance index. It is intended for repeat bouts of roughly three to five minutes—not an entire run and not 200-meter sprints. If the final repeats deteriorate badly, lengthen recovery, reduce the number of reps, or slow down. The workout succeeds when quality stays repeatable.
Repetition pace
Repetition pace uses the model’s current mile-equivalent rhythm. Apply it to short, relaxed repetitions with enough recovery to preserve mechanics. This is faster than interval pace but lower in total volume. Newer runners can often get the intended benefit from strides instead of formal track repetitions.
Why this calculator uses a recent race—not goal time
A goal describes where you hope to go; training pace should describe what you can absorb now. Building all workouts from a stretch goal raises the risk that easy runs become moderate, threshold sessions become races, and interval sessions become unsustainable. The optional goal check keeps the two ideas separate: it quantifies the gap without silently accelerating every training zone.
Race equivalence also has limits. A fast 5K demonstrates speed and aerobic power but cannot prove the musculoskeletal durability, carbohydrate management, or late-race fatigue resistance needed for a marathon. Likewise, a hot or poorly fueled marathon can understate shorter-distance fitness. Use the most representative result for the training block.
How the calculation works
Method version 1.0. The calculator uses the Daniels–Gilbert race-performance equations published in Oxygen Power (1979). First, it converts distance and elapsed time to meters per minute. It estimates the oxygen cost of that velocity, then divides by the modeled fraction sustainable for the race duration. We label the output a performance index because it is not a direct laboratory VO₂max measurement.
Easy and long-run ranges are generated by inverting the same oxygen-cost curve at stated fractions of the performance index: 59–74% for easy and 65–78% for long aerobic running. Threshold is the model’s estimated 60-minute velocity with a ±2% pace band. Interval pace uses estimated velocity at the performance index with a ±1.5% band. Repetition pace uses the current mile-equivalent estimate with a ±2% band. Equivalent race times are solved numerically so that each distance produces the same performance index.
Why ranges and effort cues matter: A 2022 systematic review found that training-intensity distributions vary with the method used to quantify them. A 2025 study in recreational runners also found meaningful individual error when fixed speed, heart-rate, or oxygen-consumption anchors estimated lactate thresholds. These results support using pace as one signal—not a diagnosis.

When to slow down or ignore the number
- Heat and humidity: pace may slow even while cardiovascular strain rises. Follow effort and hydration needs.
- Hills, trails, snow, or wind: compare effort, not raw pace, across unlike terrain.
- Altitude: a sea-level result can be too aggressive soon after ascent.
- Fatigue or illness: stop or convert the session to easy running when normal pace feels abnormally hard.
- Pain that changes your stride: do not use the calculator to push through it; seek appropriate clinical guidance.
